Ask does foam rolling work and you get two confident answers. One says it releases fascia, flushes lactate and fixes soreness. The other says it is a placebo with a price tag.
The pooled evidence sits between them, and it is more useful than either camp, because it tells you when to roll rather than whether to bother.
What 21 Studies Actually Found
A meta-analysis in Frontiers in Physiology pooled 21 studies covering 454 subjects and split them by timing: 14 studies rolled before exercise, 7 rolled after.

The authors’ conclusion is deliberately narrow: pre-rolling seems to be an effective strategy for short-term improvements in flexibility without decreasing muscle performance.
Read that carefully. The headline benefit before training is flexibility, and the second clause is a reassurance rather than a benefit — it does not make you weaker, which is the concern static stretching raises.

The Timing Is the Finding
Line the two tables up and a pattern appears that most articles skip.
Before training, the largest effect is on flexibility at +4.0%. Everything else is close to nothing, and jump performance is very slightly negative.
After training, the largest effect in the entire analysis is on muscle pain, at +6.0% with an effect size of 0.47 — roughly double any other number in the paper.
So the practical answer to when you should roll depends on what you want. If the goal is range of motion before a session, roll first. If the goal is feeling less sore tomorrow, roll after. Rolling before a workout in the hope of preventing next-day soreness is aiming the tool at the wrong moment.
Small Is Not the Same as Nothing
Every effect size in that paper is small. The largest, 0.47 for muscle pain, is conventionally a small-to-moderate effect. Most of the rest sit between 0.06 and 0.34.
This is the part both camps get wrong. A 6% reduction in perceived soreness is real, measurable, and reproducible across seven studies. It is also not going to transform your training. If foam rolling is being sold to you as a recovery cornerstone, the numbers do not support it. If you are being told it does nothing, the numbers do not support that either.
The honest framing is that this is a cheap intervention with a modest, repeatable benefit, and it is worth exactly what it costs — which is about twenty dollars and five minutes.

Rolling or Stretching Before a Session
The obvious follow-up question has its own meta-analysis. A second paper in Frontiers in Physiology put foam rolling directly against stretching in 13 studies covering 304 participants, comparing both as warm-up strategies.
Across all outcomes there was no significant difference between them (effect size −0.071, p = 0.08). The two approaches produce range-of-motion changes of similar magnitude, so the choice between them is not a performance decision.
Two details in the subgroup analysis are worth having. Foam rolling came out slightly ahead of static stretching specifically (−0.118, p = 0.02), which matters because static stretching is the one with a reputation for blunting power output. And the benefit increased with durations longer than 60 seconds — which is the closest thing to a dose the literature offers, and longer than most people spend on a muscle.
The authors’ summary is appropriately restrained: no significantly different effect between foam rolling and stretching prior to exercise, with differences appearing only under specific conditions.
The practical reading is that you can pick whichever you will actually do, give each area at least a minute, and not worry that you chose wrong.
What the Research Does Not Cover
Two limits worth stating, because they change what you should buy.
The devices studied were foam rollers and roller massagers. Fourteen of the 21 studies used a foam roller and seven used a roller massager — the handheld stick kind. Percussive massage guns were not part of this analysis. Whatever those devices do, the numbers above are not evidence for them, and they typically cost five to ten times more.
None of this addresses fascia. The mechanism is not established by these results. What is measured is flexibility, soreness and performance — outcomes, not explanations. The common claim that rolling breaks up adhesions or releases fascia is a story told about the effect, not something this data demonstrates.
